How to Get Enough Calcium When You’re Lactose Intolerant

Ensuring adequate calcium intake while being lactose intolerant is entirely achievable with thoughtful food choices and awareness of fortified products. Today, a wide variety of calcium-rich, non-dairy foods make it easier than ever to maintain strong bones and overall health without consuming lactose.

Leafy Green Vegetables:
Leafy greens such as kale, collard greens, and broccoli are excellent natural sources of calcium. For example, one cup of cooked collard greens provides about 268 milligrams (mg) of calcium. These vegetables not only supply calcium but also deliver fiber, vitamins A and K, and essential minerals. While spinach does contain calcium, it also has oxalates—compounds that can reduce calcium absorption—making options like kale and broccoli more effective for boosting calcium levels.

Fortified Foods:
Many plant-based products are fortified with calcium to match or even exceed the levels found in dairy milk. Fortified almond, soy, or oat milk typically contains around 300 mg of calcium per cup, comparable to cow’s milk. Fortified orange juice and breakfast cereals are also convenient options that can fit seamlessly into everyday meals. These fortified foods are particularly valuable for those avoiding dairy, offering both nutrition and versatility.

Nuts and Seeds:
Almonds, chia seeds, and sesame seeds are nutrient-dense sources of calcium. A quarter cup of almonds provides around 94 mg of calcium, while chia seeds supply additional omega-3 fatty acids for heart health. Tahini, made from sesame seeds, is another excellent and easily incorporated source of calcium.

Fish:
Canned fish like sardines and salmon with bones are rich in absorbable calcium. A 3-ounce serving of canned sardines offers about 325 mg of calcium, along with beneficial omega-3 fats that support cardiovascular health.

Tofu, Tempeh, and Legumes:
Soy-based foods such as tofu and tempeh often contain added calcium, with half a cup of fortified tofu providing up to 861 mg. Beans and lentils, including white beans, also contribute calcium—about 161 mg per cup—alongside valuable protein and fiber.

Fruits and Vitamin D:
Fruits like oranges and dried figs add moderate amounts of calcium and vitamin C. However, calcium absorption depends on vitamin D, which can be obtained from sunlight, fatty fish, eggs, or fortified foods.

By combining these calcium-rich, lactose-free options with sufficient vitamin D, individuals with lactose intolerance can confidently meet their nutritional needs and maintain strong, healthy bones.

Food sources of calcium

Calcium is found in varying amounts in a wide range of foods.

Food sources of calcium include milk, milk products, sardines, clams, oysters, turnip greens, broccoli, legumes and dried fruits.

Some research suggest that the calcium in many plant foods is absorbed by human body better than the calcium in cow’s milk. Dairy foods such as milk, cheese and yoghurt are outstanding sources of calcium.

The product generally contribute about half of the calcium to American diets. Calcium in milk is readily absorbed because milk is fortified with vitamin D, which facilitates calcium absorption.

Fresh as well as dried fish, especially small fresh fish, if the bones are also eaten, provide substantial quantities of calcium in the diet.

When substantial amounts of grains are consumed, for like breads or as maize, these can be important sources, although the calcium in cereals rends to be less bioavailable than that in dairy products.

Calcium is found in dairy foods, salmon (with bones), sardines, seafood and dark green leafy vegetables. Food sources include almonds, asparagus, blackstrap molasses, brewer’s yeast, broccoli, buttermilk, cabbage, carobs, cheese, collards, dandelion green, dulse, figs, filberts, goat’s milk, kale, kelp, milk, mustard greens, oats, prunes, sesame seeds, soybeans tofu, turnip greens, watercress, whey and yogurt.

Herbs that contains calcium include alfalfa, burdock root, cayenne, chamomile, chickweed, chicory, dandelion, eyebright, fennel seed, fenugreek, flaxseed, hops, horsetails, kelp, lemongrass, mullein, nettle, oat straw, paprika, parsley, peppermint, plantain, raspberry leaves, red clover, rose hips, shepherd’s purse, violet leaves, yarrow, and yellow dock.

A diet that is high in protein, fat and/or sugar affects calcium uptake. The average American diets of meats, refined grains, and softdrinks leads to increase excretion of calcium. Consuming alcoholic beverages, coffee, junk foods, excess salt, and/or white flour also leads to the loss of calcium by the body. A diet based on foods such as vegetables, fruits and wholesome grains, which contain significant amounts of calcium but lower amounts of phosphorus, is preferable.

Oxalic acid (found in almonds, beet greens, cashews, chard, cocoa, soybeans and spinach) interferes with calcium absorption by binding with it in the intestines and producing insoluble salts that cannot be absorbed. The normal consumption of foods containing oxalic acids should not pose a problem, but overindulgence in these foods inhibits the absorption of calcium. Oxalic acid can also combine with calcium to form calcium-oxalate kidney stones. However, that taking magnesium and potassium supplements can prevent the formation of this types of stone.

Calcium is vital for the formation of strong bones and teeth and for the maintenance of healthy gums. It is also important in the maintenance of a regular heartbeat and in the transmission of nerve impulses.

Calcium lowers cholesterol levels and helps prevent cardiovascular disease. It is needed for muscular growth and contraction, for the prevention of muscle cramps. It may increase the rate of bone growth and bone mineral density in children.

This important mineral is also essential in blood clotting and helps prevent cancer. It may lower blood pressure and prevent bone loss associated with osteoporosis as well. Calcium provides energy and participates in the protein structuring of RNA and DNA.

It is also involved in the activation of several enzymes, including lipase, which breaks down fats for utilization by the body. In addition, calcium maintains proper cell membrane permeability, aids in neuromuscular activity, helps to keep the skin healthy, and protects against the development of preeclampsia during pregnancy, the number one cause of maternal death. If high blood pressure develops due to pregnancy, it can be reduced by calcium intake.

Calcium protects the bones and teeth from lead by inhibiting absorption of this toxic metal. If there is a calcium deficiency, lead can be absorbed by the body and deposited in the teeth and bones.

Calcium deficiency can lead to the following problems: arching joints, brittle nails, eczema, elevated blood cholesterol, heart palpitation, hypertension (high blood pressure), insomnia, muscle cramps, nervousness, numbness in the arms and/or legs, a pasty complexion, rheumatoid arthritis, rickets and tooth decay.

Deficiencies of calcium are also associated with cognitive impairment convulsions, depression, delusions and hyperactivity.
